The standard measurement of speed on an ergometer is generally known as the "split", or the amount of time in minutes and seconds required to travel 500 metres (1,600 ft) at the current pace — a split of 2:00 represents a speed of two minutes per 500 metres, or about 4.17 m/s (15.0 km/h). The split does not necessarily correspond to how many strokes the rower takes (the "rating") since strokes can vary in power.
Press through your heels and use your legs to forcefully start a stroke. Once your legs are fully extended and your torso is perpendicular to the ground, explosively pull the handle toward your sternum. Focus on keeping the handle’s chain straight. Then hinge at your hips to lean your torso back to the ten- o’clock position. The handle should be just below your ribs.
When you rest! From the “finish” position, the correct sequence is to move the hands away from the body first, then pivot from the hips to get back into that strong body position forward (your shoulders should be in front of your hips) and finally break the knees to roll up the slide to the starting “catch” position. “This movement should be blended together so as not to be too rigid, but the handle needs to get out past your knees before you start to roll up the slide so the handle doesn’t have to go up and over your knees,” says Teti. It can also be helpful to keep in mind that the handle should remain on one horizontal plane for the entire stroke and recovery, instead of bobbing up and down.

So we asked experts from the number one collegiate men’s crew team in the country at the University of California – Berkeley—Head Coach Mike Teti and Associate Head Coach Scott Frandsen—to give you the lowdown on everything you need to know about the rowing machine. Row for 1 minute applying as much power and force as you can, then take 1 minute of very light strokes for rest. That’s one rep. Complete 5 reps and then take a short break, no more than a few minutes, before moving on to the next set. Similarly, the goal is to hold the lowest split possible in the hard pieces. The prescribed stroke rates are 18, 20, 22, 24, and 26 for the first set; 20, 22, 24, 26, and 28 for the second; and 22, 24, 26, 28, and 30 for the third.
One downside of the Waterrower for me are the footrests. Whilst they are perfectly adequate if you want to row in shoes, rowing barefoot, which is something I like to do, is impossible. The plastic is completely square at the bottom and has sharp edges that cut into your heels. I also found that my shoes get caught when trying to put them in and out of the holders, which is a bit irritating.
Head races are time trial / processional races that take place from autumn (fall) to early spring (depending on local conditions). Indoor rowers which utilize a pivoting handle or handles to simulate a sweep or sculling stroke (thus referred to as "rowing simulators"), can be of the above described "stationary" or "dynamically balanced" type of rowing ergometer. The Coffey rowing machine, designed by Olympic silver medalist rower, Calvin Coffey, can be configured to enable a sweep or a sculling stroke, in either a "stationary" or "dynamically balanced" mode. The flywheel is positioned horizontally at the rear of the device, under the seat rails (US patents: US4743011A 1988; US7862484B1; Inventor: Calvin Coffey).
Included within the "dynamically balanced" category are indoor rowers in which the footrests and flywheel are fixed to a moveable carriage, and also those in which the footrests alone are fixed to the moveable carriage, the carriage in both cases being free to slide fore and aft on a rail or rails integral to the stationary frame. The described device in which the flywheel is fixed to and moves with the carriage and footrests (the Rekers design) is sometimes referred to as a "floating head" rowing ergometer.
